What Are Macros?

Macros (short for macronutrients) are the three nutrients that supply almost all of your calories: protein, carbohydrates and fat. Every food is some mix of the three. A bowl of dal is mostly carbs with a good amount of protein, paneer is mostly fat and protein, and rice is mostly carbs.

Counting macros goes one step past counting calories. Two diets with the same calories can feel very different if one is low in protein. Getting the split right helps you stay full, keep muscle while you lose fat, and have energy for training. For a deeper look, read our guide to balancing protein, carbs and fats.

Protein: 4 kcal per gram

Builds and repairs muscle and keeps you full the longest. Found in dal, paneer, curd, eggs, chicken and fish.

How This Macro Calculator Works

This free macro calculator uses the same calorie maths as our Calorie Deficit Calculator and the same protein rules as our Protein Calculator, so all three tools agree for the same inputs. It works in four steps:

Step 1: Daily calories

BMR from the Mifflin-St Jeor equation, times your activity factor (1.2 to 1.9) gives maintenance calories (TDEE).

A cut subtracts (kg per week × 7,700) ÷ 7; a bulk adds it.

Step 2: Protein

Protein g = body weight (kg) × g/kg factor

Cut: 1.2-1.6 g/kg. Maintain: 0.8 g/kg. Bulk: 1.6-2.2 g/kg. More active people get the higher end. Rounded to the nearest 5 g.

Step 3: Fat

Fat g = (fat % × calories) ÷ 9

You choose 20-35% of calories. 25% is the default.

Step 4: Carbs

Carbs g = (calories − protein × 4 − fat × 9) ÷ 4

Carbs fill whatever calories are left.

Built-in safety floor:

A deficit never takes your calorie target below 1,200 kcal/day for women or 1,500 kcal/day for men, or 1.2× your BMR, whichever is higher. If the rate you pick would go lower, the calculator caps it and tells you. If your maintenance calories are already below that minimum, it plans no deficit and recommends talking to a doctor or dietitian.

Macro Calculator for Weight Loss: How to Set Up a Cut

When you are cutting, calories decide whether you lose weight and protein decides how much of that loss is fat rather than muscle. Choose Cut (lose fat) and a weekly rate. A moderate 0.5 kg (1 lb) a week suits most people.

Protein at 1.2-1.6 g/kg protects muscle and curbs hunger. If you lift weights, you can set the protein override up to about 2.0 g/kg.

Keep fat moderate

20-30% of calories leaves room for carbs to fuel workouts. Remember that a tablespoon of ghee or oil is about 14 g of fat.

Flex carbs to fit

Carbs are what move up or down. If weight loss stalls for 2-3 weeks, trim 100-200 kcal, mostly from carbs or fat.

Macro Calculator for Women

The maths is the same for everyone, but women usually get a smaller calorie target because the Mifflin-St Jeor equation gives a lower BMR at the same weight and height. That changes how much room there is for a deficit. A few things matter more for women using a macro calculator:

  • Don't go below the safe minimum. This calculator never plans under 1,200 kcal a day for women (or 1.2× BMR if higher). If a fast rate is capped, pick a slower rate or add daily activity instead of eating less.
  • Keep fat at 20% of calories or more. Very low-fat diets can disturb hormones and menstrual cycles. The fat options here start at 20% for that reason.
  • Protein is set by body weight. A 60 kg woman cutting at a moderate activity level gets about 85 g of protein a day (1.4 g/kg), not a generic "high protein" number.
  • Pregnancy and breastfeeding change everything. Needs go up, and a deficit is usually not advised. Speak to your doctor or a dietitian instead of using a standard calculator.

Using lb and ft-in?

Switch the weight toggle to lbs and height to ft/in. The calculator converts them for you, and your results show the protein factor per lb as well as per kg.

Macro Split Examples at 1,500, 1,800 and 2,200 Calories

Here is how the calculator splits three common calorie targets. These examples assume 120 g of protein (1.6 g/kg for a 75 kg / 165 lb person) and 25% of calories from fat, with carbs filling the rest.

Notice that protein stays fixed in grams while its percentage changes. That is why this calculator sets protein by body weight rather than a fixed ratio like 40/30/30: a percentage-based split gives a small person too little protein on a low calorie target and a large person more than they need.

Hitting Your Macros on an Indian Vegetarian Diet

A typical Indian vegetarian meal of roti, rice, dal and sabzi is easy on carbs and fat but often short on protein. A few swaps close the gap without giving up home food:

Add a protein to every meal

A katori of thick dal, 100 g of paneer (about 18 g protein) or a bowl of curd at each meal adds up quickly.

Use soya and chana

Soya chunks give about 52 g of protein per 100 g dry. Chana, rajma and sprouts add protein and fibre.

Choose higher-protein dairy

Hung curd, Greek yogurt and low-fat paneer give more protein for the fat. Eggs help too if you eat them.
